Protein on a plant-based diet: what the evidence actually says
Protein is the most common worry and the least common deficiency. Here is the requirement, the arithmetic, and the research on plant versus animal protein.

Key numbers
The requirement is smaller than the marketing suggests
Protein needs are set by nitrogen-balance studies, not by advertising. For a 70 kg adult the reference intake is roughly 56 g per day — an amount reached by a bowl of oats with soy milk, a lentil lunch and a tofu dinner, with room to spare. Athletes, pregnant people and adults over 65 sit higher, around 1.0–1.6 g/kg, which is still readily met with beans, soy, seitan, grains and nuts.
Amino acids: the 'incomplete protein' idea was retired decades ago
Every plant food contains all twenty amino acids; they differ only in proportion. Legumes are lower in methionine, grains lower in lysine, and eating both across a day resolves the difference without deliberate pairing. The 1970s 'protein combining' advice was withdrawn by its own author after metabolic studies showed the liver maintains an amino-acid pool for hours.
- Soy, quinoa, buckwheat, amaranth and hemp match animal protein in amino-acid balance on their own.
- Lysine is the amino acid worth a thought: legumes, soy, seitan-plus-beans and pistachios cover it.
- Digestibility differences (DIAAS) are real but modest, and cooking, soaking and sprouting narrow them further.
Health outcomes track the package, not just the protein
Protein arrives wrapped in something else — either fibre, unsaturated fat and phytochemicals, or saturated fat, haem iron and, in processed meat, nitrosamines. Pooled cohort analyses covering hundreds of thousands of participants report that substituting 3% of energy from animal protein with plant protein is associated with meaningfully lower total mortality. The mechanism is unlikely to be the amino acids themselves.
Muscle: resistance training decides, protein source barely registers
Randomised trials comparing soy or pea protein against whey during resistance training find comparable gains in lean mass and strength when total protein and calories match. Leucine content differs slightly, which matters at the margins for older adults — an easy fix with soy, seitan or a larger serving.
What actually goes wrong
The realistic failure mode is not amino acids but calories: people who cut animal foods without replacing the energy density under-eat, lose weight, and blame protein. Build meals around a legume or soy anchor, add a grain, add fat, and the problem disappears.

- Do I have to combine rice and beans in the same meal?
- No. The body pools amino acids across the day, so eating legumes and grains at different meals works equally well.
